How To Build Stronger Bones After 50: The 3 Pillars Every Woman Needs | Angela Foster

One in two women over the age of 50 will break a bone. But here's the scary part. By the time you know your bones are getting weaker, you've often been losing bone for years.
As women, we're often told that weaker bones are simply part of getting older, especially once we reach perimenopause and menopause. But that isn't true. The good news is that your bones are living tissue.
They're constantly breaking down and rebuilding themselves. And while the hormonal changes of midlife accelerate bone loss, there's an enormous amount you can do to slow that decline, maintain strong bones, and in many cases, even improve your bone density. What's really exciting is that the exact things that help build stronger bones are also the things that improve your metabolism, preserve muscle, sharpen your brain, increase your energy, and help you stay independent for decades to come.
When I had my own DEXA scan recently, I wasn't just interested in my muscle mass and body fat percentage. I was interested in my bone density because as a woman in perimenopause myself, I know this is the decade when everything starts to change. I was delighted to discover that my bone density was actually higher than the average healthy 30-year-old.
And this was the result of taking care of my body in the right way. So in this video, I'm going to show you the three pillars I believe every woman needs to build stronger bones and protect herself as she gets older. I'll explain the science behind why they work, exactly how to put them into practise, and the simple tests I use both personally and with my clients to make sure you're heading in the right direction.
Before we get into the training, it's worth understanding what's actually happening inside your body during perimenopause and how this affects your bones. Through our younger years, our bones are constantly renewing themselves through a process called bone remodelling. Think of it as a renovation project.
It's happening inside your skeleton every single day. Specialised cells called osteoclasts break down old or damaged bone, while another group of cells called osteoblasts lay down fresh, healthy bone in its place. When we're younger, these two processes are beautifully balanced.
The amount of bone we're building is roughly equal to the amount we're losing. But as oestrogen levels begin to decline during perimenopause, that balance starts to shift. Oestrogen plays a vital role in regulating bone turnover, helping to keep the cells that break down bone under control, while supporting the cells that build it back up.
So as levels fall, bone breakdown begins to outpace bone formation, and we can lose bones surprisingly quickly. In fact, women can lose up to 10 or 20% of their bone density during the menopause transition. And the most rapid decline often occurs in the few years either side of that final menstrual period.
The challenge is that you don't feel it's happening. Bones don't become painful as they lose density. You don't wake up one morning and notice that they're weaker.
And that's why osteoporosis is often called the silent disease. For many women, the first sign is a fracture after what seems like a relatively minor fall. The good news is that bones are remarkably responsive to the demands that we place on them.
They're living tissue. And so just like muscle, they adapt. If you give your skeleton a reason to become stronger, it will.
So every time you lift a weight, jump, land, sprint, or expose your bones to an appropriate level of mechanical loading, tiny signals are sent to those bone building cells telling them this skeleton needs to be stronger to cope with the demands being placed on it. It's a classic example of the body adapting to the environment you create. If you remove those demands by becoming more sedentary, your body doesn't have the stimulus to maintain as much bone.
But if you consistently challenge your bones in the right way, you can encourage them to retain and in some cases increase their strength over time. That's why when it comes down to building a body that lasts, I focus on these three pillars. The first one is strength.
The second is impact. And the third is proper nutrition. Together, these don't just protect your bones, they improve almost every system in your body as well.
And so what we're gonna start with is the single most important one, which is building strength. If I could recommend one form of exercise for healthy ageing, it would be strength training. That's because resistance training doesn't just build stronger muscles, it strengthens your bones, it improves your metabolism, protects your brain, supports healthy joints and helps you maintain the ability to do the everyday things that most of us take for granted.
Every time you lift a weight, you are creating mechanical tension within the muscle. And that tension is the signal that tells your body to adapt. Your muscle fibres experience tiny amounts of damage and during recovery, they rebuild themselves stronger than they were before.
That's how we build muscle. But something equally fascinating is happening underneath. As those muscles contract, they're pulling on the bones they're attached to and those forces travel directly into your skeleton.
Bone cells are incredibly sensitive to this mechanical loading. They can actually detect when a bone is being stressed and responding by increasing bone formation in the areas experiencing the greatest load. It's a process called mechanotransduction and it's one of the reasons resistance training is so effective at maintaining and in some cases, improving bone density.
What's particularly exciting is that muscle and bone don't exist in isolation. They're constantly communicating with each other. So we used to think muscle simply moved our skeleton.
What we now know is that contracting muscles release signalling molecules called myokines. These act almost like hormones, influencing everything from inflammation and immune function to brain health and bone metabolism. So when you train your muscles, you're not just changing your body composition, you're sending beneficial signals throughout your entire body.
Strength also becomes increasingly important because we naturally lose muscle as we age, a process known as sarcopenia. From around our 30s onwards, we gradually begin losing muscle mass unless we're actively working to preserve it and this process accelerates after menopause. Less muscle doesn't just mean feeling weaker, it means reduced balance, slower reactions, lower metabolic health, a higher risk of falls and ultimately, a greater risk of fractures.
That's why preserving muscle is one of the most powerful things you can do to protect your independence as you get older. It helps protect you against falls and also by strengthening your bones, it helps prevent a fracture if you do in fact fall. So what does effective strength training actually look like?
The evidence consistently shows that you don't have to spend hours in the gym, but you do need to challenge your body. So I recommend training all the major movement patterns at least two or three times a week using compound exercises such as squats, deadlifts, lunges, presses, rows and carries. These exercises recruit large amounts of muscle, placing a meaningful load through your skeleton and mimic the movement patterns that we use in everyday life.
One question I get asked a lot is how heavy should I lift? And the answer is heavier than most women think. To build strength and stimulate bone, the weight needs to feel challenging.
That doesn't mean lifting to failure or compromising your technique, but by the end of a set, you should feel as though you could only perform one or two more repetitions with good form. This is known as reps in reserve and you want to have about one to two reps in reserve. Research shows that muscle can grow across a wide range of repetition ranges provided you're training close to failure.
But for bone health, we also want meaningful mechanical loading. So as a general guide, I like to spend most of my time working in the six to 12 repetition range, progressively increasing that load over time as I get stronger. Remember, your body only adapts when you continue to give it a reason to.
Don't underestimate the importance of that progression. Your bones and muscles are incredibly adaptable, but they only respond to a stimulus that's greater than what they're already used to. So if you lift the same weights for the same number of repetitions every week, your body has no reason to change.
Progressive overload doesn't mean you have to dramatically increase the weight every session. It can mean adding a repetition or two, improving your technique that time under tension, increasing the range of motion, or reducing the rest between sets. But over time, you want to be lifting progressively heavier loads because the important thing is that over weeks and months, your body continues to receive the message that it needs to become stronger.
And for bone health especially, you need to be increasing that mechanical tension, which is best done through increased loading. Be careful to do this gradually over time as your muscles will often adapt to the changes faster than your connective tissue, including your tendons and ligaments. So to strengthen these, make sure you're controlling the eccentric loading of any movement pattern.
This is the lengthening part of the movement. For example, returning the bar to the bottom of the movement on a deadlift, or bringing the dumbbells back to your shoulders on an overhead press. Slowly lower in each case as this will help support your connective tissue.
Once you've built that foundation of strength, you can introduce the second pillar. And this is a very powerful way of stimulating bone growth, and that is impact training. This is where things like jumping, hopping, and sprinting come in.
But there's a right and a wrong way to do it, especially if you're new to it. People often hear things like jumping or bounding and they immediately think that's not for me. But before you dismiss it, it's worth understanding why impact training is so powerful for bone health.
Your bones don't just respond to force, they respond to the rate at which that force is applied. So in other words, a quick sharp force sends a much stronger signal to your bones than a slow sustained one. That's why activities like jumping, skipping, hopping, and even short sprints can be such powerful stimulators of bone growth.
Every time your feet strike the ground, the force travels up through your skeleton, creating tiny deformations within the bone. You can't feel them, but your bone cells can. They detect that mechanical stress and respond by activating the cells responsible for laying down new bone.
It's your body's way of saying, if I'm going to experience these forces regularly, I'd better build a stronger skeleton. What's particularly interesting is that bones also like variety. So they adapt best to loads that are different, multi-directional and unpredictable rather than the same repetitive movement over and over again.
That's one of the reasons why walking, while fantastic for cardiovascular health and blood flow, mental wellbeing and maintaining mobility, isn't usually enough on its own to significantly increase bone density. Your skeleton becomes incredibly efficient at handling the same movement pattern. So to keep stimulating adaptation, you need to introduce new challenges.
Before you start doing things like box jumps, there's something really important, which is that bone might adapt relatively quickly, but your tendons adapt more slowly. So you might have strong enough muscles to jump, but if your Achilles tendon, your patella tendon or the connective tissues around your feet aren't prepared, you increase your risk of injury before your bones actually become the limiting factor. So if you've never done impact training before or you're returning after a long break, you need to earn that right to jump.
So build that foundation in pillar one of strength first, make sure you can comfortably perform exercises like squats, split squats, calf raises and single leg balance work with good control. I also like to include eccentric loading, which as I mentioned earlier, is where you're slowly lowering under control because this helps to strengthen tendons and improve their ability to tolerate force. Once you've built that resilience, you can gradually introduce low level impact training before progressing to more demanding exercises.
So for many people that progression might simply start with brisk marching, then progressing into skipping, gentle hops or step jumps before moving on to higher jumps or plyometric exercises. You don't have to do lots. Research suggests that relatively small amounts of high quality impact performed consistently can be enough to stimulate bone adaptation.
So it's really here about the quality rather than the quantity. One of the questions I often get asked is whether rebounding on a mini trampoline has the same effect. Now, rebounding is a fantastic form of movement.
It's really enjoyable, it's low impact and it can be a great way to improve cardiovascular fitness, coordination and confidence, particularly if you're just getting back into exercise. It's also great for getting the lymphatic system moving. But if your primary goal is increasing bone density, the current evidence suggests that higher impact activities performed on solid ground generally provides a stronger osteogenic stimulus.
In other words, don't stop rebounding if you're really enjoying it, but don't rely on it as your strategy for building stronger bones. Another question I get asked is whether putting on a weighted vest and going for a walk is all you need to build stronger bones. And I wish it was that simple, but the evidence doesn't really support that.
Walking with a weighted vest does increase the load on your skeleton. And so it might provide some benefit, but if your goal is to meaningfully improve bone density, it's unlikely to be enough on its own. As I've mentioned before, bones respond best to higher mechanical strain and importantly to novel types of loading.
That's why heavy resistance training and appropriately progressed impact exercise are the cornerstones of building stronger bones. Think of a weighted vest as something that can complement a good programme, but not replace it. The goal here is to remind your skeleton that it still needs to be strong.
So just like lifting weights tells your muscles to adapt, carefully introduced impact tells your bones that they're still needed. And then over time, those repeated signals consistently add up. So your first pillar is to build strength.
And then the second is to slowly teach your skeleton to become more resilient by increasing the type of impact training you're doing. The third and final pillar is equally important. So just as you can't build a house without bricks, you can't build strong bones without providing your body with the raw materials it needs.
Exercise is what's telling your body to build, and then nutrition provides what it needs to build with. And both of these things are essential. One of the most important nutrients for bone health is protein.
Yet it's often the one that many women still don't get enough of, particularly as they get older. We often think of protein purely in terms of building muscle, but around half of the volume of bone is actually made up of a protein matrix, predominantly collagen. That collagen framework acts like the scaffolding of a building.
And so minerals such as calcium are then laid down within that framework to give bone its strength and rigidity. Without adequate protein, you're compromising both muscle and bone. I generally encourage women to aim for 1.6 to 1.8 grammes of protein per kilogramme of their ideal body weight each day, and often a little bit more if they're regularly resistance training. Spreading that protein across the day rather than eating most of it in one meal only helps maximise muscle protein synthesis and supports the adaptations you're working so hard for in the gym. Calcium is another nutrient people immediately think about when we talk about bone health, and it does play a really important role. But rather than reaching for a supplement, I suggest most people try to get their calcium from food wherever possible, unless their medical practitioner has suggested otherwise.
Dairy foods, fortified plant milks, tofu made with calcium, sardines with bones, leafy green vegetables, and some seeds can all make valuable contributions to your calcium intake. Vitamin D is equally important because without adequate vitamin D, your body simply can't absorb the calcium efficiently. It's one of the first nutrients that I test in my clients because deficiency is incredibly common, particularly if you live in the Northern Hemisphere like me in the UK, or you spend much of your time indoors.
I always recommend testing rather than guessing because once you know your levels, you can supplement appropriately if needed. Vitamin K2 is another nutrient that's really important, and the research on this is evolving, but it appears to play a role in directing calcium towards bone rather than soft tissues, which is why I generally encourage people to include foods that naturally contain vitamin K. These would be things like green leafy vegetables and fermented foods as part of an overall nutrient-rich diet.
And if you're taking vitamin D as a supplement, also make sure you're taking vitamin K2 with it. So to summarise, exercise is providing the stimulus, nutrition provides the building materials, and you need both if you want to build a skeleton that's still strong decades from now. So doing things like your resistance training, some impact training, and including protein-rich meals are all really great things to nourish your body and invest in your future.
