How to Get a Flat Stomach at 50 (7 changes that worked) | Angela Foster
For years, I did everything I was told would help me stay lean. I trained hard, ate well, and stayed consistent but after 50, my body stopped responding the way it used to.

At 50, I got my flat stomach back, and I did it by changing a lot of the rules we've been told about body composition. I wasn't eating junk food, I wasn't skipping workouts. In fact, I was training hard and I was doing almost everything people tell you to do, but my body had stopped responding.

I felt puffy, my waist had lost its definition, and what had always worked for me simply wasn't working anymore. I'm Angela Foster, I'm a former corporate lawyer turned high-performance health coach, and for the last decade, I've helped hundreds of women optimise their health, body composition, and longevity. The seven changes I'm about to share didn't just help me get my flat stomach back, they completely changed how I think about training, nutrition, and metabolism in midlife.

Two of them surprised me, and the last one is so simple that most people completely overlook it, even though it could have a bigger impact on your metabolic health than you realise. So let's start with the first change because everything else built from this. The first thing I changed was how I trained.

For a while, I've been following the advice that many women here in midlife lift as heavy as you possibly can. Now, don't get me wrong, I absolutely believe women should lift heavy enough to build muscle, but I'd become so focused on maximising strength that I drifted away from the type of training that actually matched the outcome I wanted. I was spending much more of my training in the three to five rep range chasing strength, and yes, I got stronger, but I wasn't getting the body composition I was looking for.

I felt puffier, I looked bigger overall, and my waist wasn't as defined. That's when I realised something really important, strength and muscle aren't exactly the same goal. Now, before anyone jumps into the comments, we know from the research that you can build muscle across a wide range of repetition ranges from around five to 30 reps, provided you're training hard enough and close enough to failure, but your programme still needs to reflect your personal goal.

My goal wasn't to maximise my deadlift, it was to build lean muscle, improve my body composition, and get my flat stomach back. So I shifted much more of my training into the 10 to 12, even up to 15 rep range. I still progressively overloaded, I still trained hard, I still got stronger over time, but I accumulated more quality training volume, created more metabolic demand, and for me, that was the stimulus that started changing my physique.

Within a few months, I looked leaner, my muscles became more defined, and my waist started coming back. If you want to try this, focus on three to four sets of 10 to 15 reps, lifting heavy enough that when you finish the last rep of each set, you can only manage one to two reps more maximum. The second thing I changed was adding short running sprints at the end of my upper body workouts, not long runs or endless cardio, just six to eight short, all out sprints for 20 seconds.

This quickly became one of my favourite ways to finish a session, because the endorphins massively boosted my mood and it helped lean out my abs. Sprint interval training has been shown to improve insulin sensitivity, increase cardiorespiratory fitness, and reduce visceral fat, the dangerous fat that sits around your organs. Several systematic reviews have found that HIIT can reduce abdominal visceral fat as effectively as, and in some cases more efficiently than traditional steady state cardio, despite requiring much less time.

But for me, there was another benefit. Sprinting is incredibly demanding. You're recruiting a huge amount of muscle fibres, creating a very high energy demand and preserving the lean muscle you've worked so hard to build.

As my body fat gradually came down, my abdominal muscles started becoming much more visible. It wasn't because sprinting magically burns belly fat. It was because I was building muscle, improving my metabolic health and reducing the layer of fat covering my abs.

And because the sessions were so short, they were sustainable. I wasn't spending hours on a treadmill. I was simply adding a few minutes of very high quality work at the end of a workout.

So if you've only got 30 to 45 minutes to train, adding a few short sprints at the end of an upper body workout gives you an enormous return on your time investment without compromising your time or the results of your leg days. The third thing I changed was something I'd actually neglected for some time. I started deliberately training my core again.

And before anyone says, no, ab exercises don't burn belly fat, you can't spot reduced fat from your stomach. That's right. But that doesn't mean core training is pointless.

In fact, I think it's one of the biggest mistakes we can make is neglecting it. Your abdominal muscles are just like every other muscle in your body. If you train them progressively, they become stronger and more developed.

And once your body fat starts coming down, those stronger muscles create more definition through your midsection. They also improve trunk stability, posture, and the way you carry yourself, all of which make your waist appear tighter. The mistake I used to make was thinking I need to do hundreds of crunches.

I didn't. Instead, I trained my abs the same way I trained the rest of my body with progressive overload. My favourite exercises are weighted single leg V-ups, weighted crunches with a twist, stability ball pikes, and Spiderman push-ups.

I focus on making those exercises harder over time by increasing the weight, improving my control, for example, holding at the bottom position of a press-up or progressing the movement rather than just doing more and more repetitions. And it was when I was doing this that I really started to notice the difference. Once my body fat came down, I wasn't just slimmer.

I actually had defined abs to reveal. But here's the really surprising part. The next change had nothing to do with training.

In fact, it was about what I did after my workouts. So change number four was that I stopped pushing harder and started prioritising recovery. Everywhere you look, people are telling women that high cortisol is making them gain weight.

Chronically elevated cortisol is associated with increased abdominal fat and reduced insulin sensitivity. But cortisol isn't the enemy. In fact, you need cortisol.

It's what helps you wake up in the morning, gives you energy to exercise, and helps you perform at your best. The real problem is living in a constant state of stress without enough recovery. When that happens, your insulin sensitivity declines, making it harder for your body to handle carbohydrates efficiently.

You crave more highly processed, energy-dense foods. I've definitely noticed chocolate become much more tempting when I'm stressed. Your sleep suffers, your workouts suffer, and you're often so exhausted that you just naturally move less without even realising it.

And all of those things make it much easier to gain body fat over time, particularly around your middle. I've heard a lot of people tell me that HIIT increases cortisol, and therefore midlife women shouldn't do it. The truth is all exercise increases cortisol.

So instead of trying to suppress cortisol, start focussing on improving recovery. When I did this intentionally, I noticed a real difference. I started paying closer attention to my HRV just as I do with my clients.

Not because I was obsessed with the number, but because it gave me a window into how well my nervous system was recovering. I swapped desk meetings for walking meetings, used the physiological side throughout the day whenever I felt myself becoming a little bit overwhelmed. And I became much more intentional about taking recovery days instead of believing I had to just push harder every single day.

I also made protecting my sleep a priority because during an overnight fast while you're asleep, your body relies much more heavily on fat as a fuel source. And poor sleep is also linked with poorer insulin sensitivity, increased hunger, greater calorie intake, and a higher risk of weight gain. So if stress is disrupting your sleep, you're not just waking up tired, you're making fat loss much harder.

So my goal became earning a higher HRV through intentional recovery because when your nervous system is recovering well, everything else becomes easier. You sleep better, you make better food choices, you recover faster, you train harder, and your body starts responding the way that you want it to. Okay, so change number five was probably the one that surprised me the most.

I stopped eating low carb and started using carbohydrates strategically. For years, I've been influenced by the idea that staying relatively low carb was the best way to stay lean. But what I realised was that the timing of those carbohydrates mattered just as much as the amount.

So instead of avoiding them, after training, I started deliberately eating protein and whole food carbohydrates soon after my workouts. Because once you've trained hard, your muscles are primed to replenish their glycogen stores. So providing carbohydrates alongside protein helps replenish that glycogen more quickly.

It supports muscle protein synthesis and it accelerates recovery. Remember that training deliberately raises cortisol. That's part of the adaptation process.

But once your workout is over, you want to shift from breaking your body down to building it back up again. So refuelling with protein and carbohydrates helps facilitate that transition. There isn't a magic window like most people used to think about having carbohydrates straight after your workout or within an hour.

But when you have them post-workout, it does help you recover faster and you're better prepared for your next workout. So you can train with higher quality and over time build more lean muscle. That was a huge mindset shift for me.

I stopped seeing carbohydrates as something to avoid or minimise and started seeing them as a tool to improve recovery and performance. And here's the irony, strategically eating more carbohydrates after training actually helped me become leaner because I was recovering better, preserving more muscle and able to train at a much higher level. So here's how to do it if you want to do this.

Refuel with 40 grammes of protein and 40 to 50 grammes of carbohydrates post-exercise. One of the biggest lessons I've learned is that the workout provides the stimulus, but the recovery is where your body actually changes. That's where you build muscle, improve your metabolism and create the body composition that you're working so hard for.

The sixth change I made was I stopped focussing on losing fat and started focussing on building lean mass. That completely changed my mindset. Instead of asking myself, how do I burn more calories or more body fat? I started thinking, how can I build a body that burns more fat naturally? I stopped chasing the biggest calorie burn and started chasing the biggest adaptation.

That meant consistently applying progressive overload in the gym, eating enough protein around one gramme per pound of my body weight to support muscle growth and recovery and making movement part of my lifestyle. Muscle is metabolically active tissue. It helps you burn fat.

It improves insulin sensitivity. It gives you somewhere to store glucose as glycogen rather than body fat. And it creates the shape and definition that so many women are looking for.

I also walk between 10 and 15,000 steps most days. I take phone calls while I'm walking. I go for a walk after dinner.

I look for opportunities to move instead of sitting whenever I can. And those habits have simply become part of who I am. And over time, they've really made a huge difference.

I'm not trying to kind of out-exercise my diet or burn off yesterday's meals anymore. I'm building a stronger, healthier, more metabolically resilient body that has naturally become leaner as a result. Change number seven was probably the simplest of all.

I started spending more time outside. I took my lunch outside whenever I could. I would go for walks in natural daylight.

I still do this. I try to get outside first thing in the morning and throughout my day. And it sounds almost too simple, but light is one of the most powerful regulators of our biology.

Around half of the energy in natural sunlight is in the infrared spectrum. And our mitochondria, the tiny powerhouses inside our cells that convert glucose into ATP, the body's energy currency, respond to these wavelengths. Emerging research suggests that the red and near-infrared wavelengths found in natural sunlight may improve mitochondrial function and even enhance the way our bodies handle glucose, while spending all day under artificial indoor lighting may have the opposite effect.

Now, I'm not saying sunshine magically melts belly fat, but when you combine better light exposure with better sleep, lower stress, more movement, and better metabolic health, those advantages compound over time. Morning sunlight also helps anchor your circadian rhythm. It improves sleep quality later that night, and it supports the hormonal signals that regulate energy, appetite, and metabolism.

We also know that spending more time outdoors naturally encourages you to move more, reduces stress, and improves mood, making all of the other healthy habits much easier to stick to. Looking back, none of these changes on their own transformed my body. It was the combination of all seven repeated consistently that helped me get my flat stomach back at 50.
